I would like to work out a meal plan based on your guidance in this article. I wanted to know whether to ignore the nutritional guidance on food labels (e.g. cottage cheese, greek yogurt) for the protein, fat and carbs and just follow your guidance of 4 calories to every gram of protein and carbs, 9 calories to every gram of fat, as they do not measure up to the guidance on the labels and I don't want to trust the label and get the portion wrong.

When trying to build and maintain muscle mass, adequate protein intake is a must. The best choices for protein are lean animal proteins. Protein that is not derived from an animal source is that it is considered an incomplete protein. This means that it lacks certain essential amino acids necessary to build muscle. The simple act of performing cardio is extremely catabolic, because of this MISS sessions should be kept to a moderate duration. While HIIT sessions should be 10-20 minutes, MISS sessions should be in the range of 20-35 minutes. Once sessions go beyond this duration the cumulative effect of muscle tissue breakdown starts to become a serious concern.
Do this: Limit your total carbs on two consecutive days every two weeks or so to less than 100g per day. This will require you to know how many grams of carbohydrates are in the foods you eat and have the discipline to be very strict on your intake. Your diligence will be rewarded with a noticeable difference in body fat. After two days, you can return to a more normal, though not excessive, carb intake.

Drink as much Bulletproof Coffee as you like in the morning, subject to your caffeine tolerance. Do not eat anything else during the day – only about 500ml or less of Bulletproof Coffee. You can have another cup before 2:00 PM if you get hungry and the caffeine is not a problem. No coffee after 2:00 PM so you can sleep. Drink lots of water, always with a pinch of pink Himalayan salt in it (don’t waterboard yourself, just remember to stay hydrated). If you hate coffee or you’re caffeined out, you can use green tea. Or just eat some butter with pink Himalayan salt sprinkled on it. Just eat no protein and no carbs.
You may have an apple-shaped or a pear-shaped body structure. Accumulation of fat occurs differently for different people, it actually depends on the body structure. As you get "better" at doing cardio, your body makes specific adaptations to the stress being placed on it in order to become more efficient. Your body will increase your ability to transport and use oxygen, create more capillaries to deliver blood and oxygen to the needed muscles, and will strengthen the bones and muscles being used.
There are different types of HIIT but an easy one to begin with is to simply warm up for 3 minutes on an elliptical machine or by walking.  Then work out for 30 seconds so that at the end of the exercise you feel satisfied.  Reduce the speed to slow down to a moderate pace.  Do this 7 more times or for total 8 intervals. Start with one interval and as your body is ready to take more increase the intervals.  Studies show that HIIT to be the absolute premier cardio for weight loss and optimal health as compared to longer, traditional cardio.

The general rule is to set protein intake per pound of LEAN MASS. But the problem is, figuring this out can be both time-consuming and troublesome, not forgetting hardly accurate. Using per pound of bodyweight is easier and tends to work pretty well for leaner folk. However, it doesn’t work as well for people who have more fat to lose (20% + body fat for men and 30% + for females).
5. Wind Markers: Mark a starting line on the round, then mark four points out in front of that line, each approximately 10 yards apart, for a total of 40 yards (an approximation is fine). Start in a sprinting position at the starting line. Sprint out as fast as you can to the first marker, then turn and sprint back to start. Repeat this out and back pattern to each line. After you’ve returned from the fourth line, perform 4 burpees, then 4 push-ups. That’s 1 round. Complete 7 rounds as fast as possible.
