The good news is, running may help you fall asleep easier and more deeply. Numerous studies have found that daily aerobic exercise—specifically the moderate to intense type, like cardio, strength training, and yoga—improves our sleep quality, which helps us avoid the consequences of sleep deprivation such as increased risk of cardiovascular disease and metabolism issues. If you run in the evening, make sure to leave enough time before bed to let your body temperature and heart rate lower, so you don’t feel too revved up to fall asleep.
Do this: Fifteen to 30 minutes (or less) before training, consume 20g of protein powder in a whey shake or other protein powder source and 30-40g of carbohydrates to help you train hard all the way through your workout. Stick with slow-digesting carbs here, such as oat bran, oatmeal, rye or whole-wheat bread, fruit, or sweet potatoes. On nonworkout days, eat that meal as a snack and drop your post-workout feeding.
Do this: Eat 6-8 small meals per day, spaced 2-3 hours apart. Don't go longer than three hours without eating—your body will go into starvation mode, which can cause you to store body fat and make it more likely that you'll overeat at your next meal. Speaking of overeating, just because you're consuming more meals doesn't mean you should take in more total calories. Determine your ideal daily caloric intake for fat-burning (see Rule 1) and divide that more or less evenly between your 6-8 meals.
Caffeine also has a dramatic effects on the adrenal glands. The adrenal glands regulate hormone levels within the body. Most notably of theses hormones are the “fight or flight” hormones adrenaline and noradrenaline. Caffeine causes a release of these hormones which will give a short term energy burst. The problem is when there is chronic stimulation of the adrenal glands. This will lead to adrenal burnout which can negatively effect energy levels, metabolism, and digestion.
People often think that low-intensity exercise, in which your body taps into fat metabolism, is the most efficient way to lose body fat. Some cardio machine displays even claim that you’re in the fat-burning zone when your heart rate is low and that you exit the zone once your heart rate rises. Physiologically, the second part of that statement isn't true.
Intermittent fasting—limiting your eating hours to just eight, say between 10:30 and 6:30—has gained popularity as a way to shake up your metabolism, and it just might work. “There is a lot more research that needs to be done but it does seem to benefit some people, particularly men,” says Angel Planells, RD, a spokesperson for the Academy of Nutrition and Dietetics based in Seattle. Another approach is to fast—or eat next to no calories (500-600 calories total)—two non-consecutive days a week. (You can eat normally the other five days.) Though calorie control is a must, hormonal control is nearly as important. Coupled with calories, hormones govern fat-burning. Suppress fat-storing hormones and you can expect a significant amount of body fat to melt away. The ideal way to control these hormones is to keep your carbohydrate intake in check, since carbs kick up insulin, a hormone that inhibits fat breakdown and drives fat storage. Eat fewer carbs and insulin levels tend to moderate, leading to fat loss.
Set up a box behind you and then lower your body until your glutes touch it. Touching the box requires you to “sit back” as you squat, as if you were lowering yourself into a chair, and this action gets the glutes and hamstrings maximally involved in the lift. It also helps you to perfect your squat form. You can start with a higher box and gradually move to smaller boxes as you improve, ultimately training your body to squat below parallel with no box at all. Better still, the box squat places no strain on the knees, so even people with knee problems can attempt it safely.
