For our purposes here, high-intensity cardio falls between about 80 to 90 percent of your maximum heart rate (MHR) or, if you're not using heart rate zones, about a 6 to 8 on a 10-point perceived exertion scale. What this translates to is exercise at a level that feels challenging and leaves you too breathless to talk in complete sentences. But you're not going all out, as in sprinting as fast as you can. There's no doubt that some high-intensity training work can be helpful for weight loss as well as improving endurance and aerobic capacity.
You have already calculated how much protein and fat you will be consuming every day. The only thing left to do is figure out how many carbs you will be eating on a daily basis. This one is simple. Whatever calories are left over after you calculate your protein and fat should be used for carbohydrates. Just take the total calories that are left over and divide by 4. This will tell you how many carbs you should eat everyday.
Carbohydrates are a primary fuel source during training. Since glucose and stored glycogen are used for energy they are absolutely necessary for optimal performance. When glycogen is not available due to carb restriction the body will turn to alternative sources such as amino acids for energy. This will lead to muscle tissue breakdown, but since amino acids are not converted to energy as efficiently as carbs performance will be hindered.
Cardio exerts two benefits: It burns calories and affects hormone levels in the body. Specifically, cardio helps raise levels of norepinephrine. Yet when you do cardio it makes a big difference in how your body handles the hormonal changes. Cardio on an empty stomach allows norepinephrine to readily target fat cells, which triggers maximal fat-burning. On the flip side, if you eat before doing cardio, and particularly if you eat carbs, the fat-blocking hormone insulin rises, making your body less effective at burning fat.
Weight can affect a person's self-esteem. Excess weight is highly visible and evokes some powerful reactions, however unfairly, from other people and from the people who carry the excess weight. The amount of weight loss needed to improve your health may be much less than you wish to lose, when you consider how you evaluate your weight. Research has shown that your health can be greatly improved by a loss of 5–10 percent of your starting weight. That doesn't mean you have to stop there, but it does mean that an initial goal of losing 5–10 percent of your starting weight is both realistic and valuable.
Nighttime snacking may be even worse than we thought. When researchers fed rats the same number and kind of calories but varied whether they ate them over an eight- to ten-hour period or a 15- to 24-hour span, the late night diners became obese while the rats who noshed only during the day lost weight. While they haven’t identified exactly why this occurred, they believe it has something to do with eating in line with circadian rhythms, or our bodies’ natural internal clocks, which can be triggered by environmental conditions such as sunlight. When researchers repeated the study with humans they got similar results—seems like a good idea to quit eating at sundown.
Speaking of intervals, high-intensity interval training (otherwise known as HIIT) has been shown to be incredibly effective for weight loss. Because the workouts are so intense, you don't need to put in an hour — or even 30 minutes — at the gym. According to the American College of Sports Medicine, seven minutes is all you need to get in the best shape of your life.
2. Go to sleep earlier: A study in BMC Public Health found that people who racked up insufficient sleep on the reg were more likely to have a higher BMI. Meanwhile, researchers from the University of Chicago found that sleep loss causes decreased glucose tolerance and insulin sensitivity (those processes that cause your body to shuttle nutrients into fat cells instead of muscle cells) as well as elevated levels of ghrelin—the hunger hormone—and cortisol, the stress hormone that encourages your body to store fat. What’s more, the less you sleep, the less testosterone your body is able to produce. In short, skimping on sleep messes with all the hormones that help extra fat off your body—so hit the hay already. Shoot for at least 7 hours a night, more if you’re training hard because your body needs more time to repair and rest.
You may have an apple-shaped or a pear-shaped body structure. Accumulation of fat occurs differently for different people, it actually depends on the body structure. For those whose bodies are pear-shaped, the fat tends to accumulate in the lower part of the body, like the buttocks. But for those whose bodies are apple-shaped, your body tends to store fat around the middle section, thus resulting in fat accumulation around the belly. You must know that there are two types of belly fat – visceral, which accumulates around the abdominal organs, and subcutaneous, which occurs between the skin and abdominal wall.
"Your body needs a healthy balance of exercise and rest. Doing too much prevents the body from shifting excess fat. Exercising without rest can impact our levels of the steroid hormone cortisol and cause an increase of stubborn fat stored in the belly. Not allowing your body to recover can increase the risk of injury too, so make sure you factor in rest days to your plan."
Build more muscle: Cardio gets all the glory for melting fat, but it’s actually far more important to focus on building muscle. It’s pretty simple: Lipolysis happens in the mitochondria of the muscles, so the more muscle you have, the more mitochondria, and the more potential to burn. Plus, the more muscle mass you carry, the more your BMR is burning calories at rest. Strength training is also one of the strongest ways to spark production of testosterone and growth hormone, which both help to break down fat, Seedman adds.
