We hear a lot that a little exercise is the key to weight loss – that taking the stairs instead of the elevator will make a difference, for instance. But in fact it’s much more efficient to cut calories, says Samuel Klein, MD at Washington University’s School of Medicine. “Decreasing food intake is much more effective than increasing physical activity to achieve weight loss. If you want to achieve a 300 kcal energy deficit you can run in the park for 3 miles or not eat 2 ounces of potato chips.” It’s as simple as that. Some studies have borne out this dichotomy, pitting exercise against diet and finding that participants tend to lose more weight by dieting alone than by exercise alone. Of course, both together would be even better.

Love your site and all your knowledge leads me to believe you may be able to help. I am STUCK. Can’t lose a pound. I am 5’6″, 126#, and have calculated my maintenance calories at 1850/day. I am eating this (or less) and working out as follows. Three times per week I do 55 minutes of cardio on the Arc Trainer (1050 calories, 4.2miles, according to the meter) followed by one hour of weights. Two times per week I take a Zumba or Pole class followed by a stretching and flexibilty class. By my calculation I should be burning a TON of fat but my scale hasn’t moved in months. Please help!


But the source of calories obviously matters for other reasons. One, says Katz, is that "the quality of calories is a major determinant of the quantity we ingest under real world conditions." First of all, no one overeats veggies, so on a practical level, that’s a non-issue. “But where the calories come from does matter in that they influence satiety,” he adds, and this is partly psychology and partly biology. In fact, the food industry has carved out a whole new area of food science to study the “bliss point,” in which foods are created to increase the amount it takes to feel satiated and full. On one hand, says Katz, “we have the 'bliss point' science to tell us that the food industry can process foods to increase the calories it takes to reach satisfaction. We have the reciprocal body of work, including the Harvard study of the ONQI, showing that 'more nutritious' means, among other things, the opportunity to fill up on fewer calories.”

If you eat a carbohydrate-rich meal (lots of pasta, rice, bread, or French fries, for example), your body releases insulin to help with the influx of all this glucose into your blood. As well as regulating blood sugar levels, insulin does two things: It prevents your fat cells from releasing fat for the body to burn as fuel (because its priority is to burn off the glucose) and it creates more fat cells for storing everything that your body can’t burn off. The result is that you gain weight and your body now requires more fuel to burn, so you eat more. Since insulin only burns carbohydrates, you crave carbs and so begins a vicious cycle of consuming carbs and gaining weight. To lose weight, the reasoning goes, you need to break this cycle by reducing carbs.
“To lose weight you should primarily eat whole foods, but don’t eliminate your favorites. Consistently eating nutrient-dense food on a day-to-day basis will improve the chances of upregulating metabolism and of eliminating nutritional deficiencies. This study took 2 groups of women and put them on similar hypocaloric diets (meaning below maintenance level so that a caloric deficit was present). The only difference between the diets of the two groups is that 43% of one group’s daily calorie intake came from sucrose (aka table sugar), while just 4% of the other group’s daily calorie intake came from sucrose. Guess what happened? Despite one group eating a VERY high sugar diet and the other group eating a VERY low sugar diet, they both lost equal amounts of weight and body fat. Why? Because it’s NOT the source of your calories that causes fat loss, it’s the presence of a caloric deficit.

Nuts. It’s very easy to eat until the nuts are gone, regardless of how full you are. A tip: According to science, salted nuts are harder to stop eating than unsalted nuts. Salted nuts tempt you to more overeating. Good to know. Another tip: Avoid bringing the entire bag to the couch, preferably choose a small bowl instead. I often eat all the nuts in front of me, whether I’m hungry or not.
So, my issue is understanding the calories I need for lifting. I know there are a lot of variables involved and things I’m probably overlooking.. is there a formula for a rough estimate for my question? And is there a method you trust for determining overall caloric intake? I try to use ones with multiple variables and average out the recommended amounts.
While it’s good to be aware of portion sizes on nutrition labels, why not flip them to your benefit? For example, instead of a bowl of ice cream with a few blueberries, have a bowl of blueberries with a spoonful of ice cream. While one cup of ice cream has more than 250 calories and not much in the way of nutrition, one cup of blueberries contains only 80 calories and is a good source of fiber and vitamin C. Or, instead of a plate of pasta with some veggies, have a plate of veggies with some pasta. A mix of steamed or roasted cruciferous vegetables works great with a smaller amount of pasta. Not only does this ingredient swap cut the calories in the dish, the additional veggies provide nutrients like fiber, potassium and vitamin A.

Plus, you can easily identify some other areas of your daily eats that could use a little improvement when it's written out in front of you.

The final possible culprit behind stubborn weight issues may be the stress hormone, cortisol. Too much cortisol will increase hunger levels, bringing along subsequent weight gain. The most common cause of elevated cortisol is chronic stress and lack of sleep (see tip #10), or cortisone medication (tip #9). It’s a good idea to try your best to do something about this.
Talk about a catch-22: Doing something healthy, like eating a low-cal meal, can make you less likely to exercise and more likely to gorge yourself with food later on. This is because of a phenomenon scientists call licensing, which happens when we feel that we've earned the right to be self-indulgent. Most people have a tendency to want to balance things out, says Kathleen Vohs, PhD, an associate professor of marketing at the Carlson School of Management at the University of Minnesota. So when we do one thing that's good for our health, which often requires exerting plenty of discipline and self-control, we like to follow it up with something that lets us indulge ourselves.
“This is an adaptive system,” adds David Allison, PhD. “For every action there’s a reaction; that’s a law of physics, not of biology, but it seems that it also works in biological systems. This is why we often overestimate quite radically an effect of a particular treatment.” He points out that public health campaigns that, for example, urge people to take the stairs instead of the elevator or go on a nightly stroll – or, for that matter, even eat fewer calories – are unlikely to work, since they may fail to take into account the body's compensatory mechanisms that can totally counteract the effect.
Bird-dog is an excellent exercise to stabilize the lower back (spine) during extremity movement. It works on abs, back, hips and butt. Begin with a hands and knees position (downward dog) with your fingers pointing forward. Make sure that your hands are under your shoulders and knees are under your hips. Slowly stretch your opposite leg and arm almost parallel to the floor. Hold your balance for a few seconds without arching or sagging your back. Return to the initial position slowly and repeat the same alternating sides.
“People used to come into the doctor’s office and say, ‘My metabolism is broken!’” says James Hill, PhD, at the University of Colorado. “We never had any evidence that it actually was, until recently. We were wrong – it was!” While exercise may not be as important for weigh loss as calorie restriction, as Hill says, it’s important in another way: It begins to repair a broken metabolism.
But then something counterintuitive happens. Your body composition — ratio of muscle to fat tissue — changes, further increasing your metabolism. And yet, your weight loss slows. What’s up with that? The reasons for this are sundry and intertwined, but the gist of it is that your body doesn’t know when the emergency situation will end, so it adapts hormonally to hold on to that emergency fat.
Portable and gut-friendly, keeping Greek yogurt on hand is going to help rid you of those unwanted love handles. From a quick snack—pair it with fresh fruit or nuts—to a smoothie enhancer or sour cream substitute, Greek yogurt is very versatile when it comes to daily usage, making it an easy addition to your diet if it’s not a staple already. “It’s high in protein, and a good source of vitamin D and calcium to help rebuild the bones. Especially if you get the plain variety, it’s very low in sugar—it’s a great snack for fat loss,” says White. The key here is to avoid pre-flavored varieties. Fruit-on-the-bottom versions pack in an unsightly amount of sugar that may actually inhibit weight loss and potentially contribute to your fat deposits. A 7-oz serving contains a whopping 18g of protein on average, and also provides healthy gut bacteria to keep your belly feeling good and digestion regular.
They should help keep you from feeling deprived and bingeing on higher-calorie foods. For instance: honey has just 64 fat-releasing calories in one tablespoon. Eggs have just 70 calories in one hard-boiled egg, loaded with fat-releasing protein. Part-skim ricotta cheese has just 39 calories in one ounce, packed with fat-releasing calcium. Dark chocolate has about 168 calories in a one-ounce square, but it’s packed with fat releasers. And a University of Tennessee study found that people who cut 500 calories a day and ate yogurt three times a day for 12 weeks lost more weight and body fat than a group that only cut the calories. The researchers concluded that the calcium in low-fat dairy foods triggers a hormonal response that inhibits the body’s production of fat cells and boosts the breakdown of fat. Add these other fat-burning foods to your diet, too.
 Trading refined carbs for whole grains is not only healthy, it can actually help you shed belly fat, too, according to research from a Pennsylvania State University study. Dieters in the study who ate whole grains shed more than twice as much abdominal fat as those who ate none. Whole grains reduce the production of insulin, a hormone that encourages fat storage, making it easier to lose belly fat.

Skimping on sleep sets you up for a host of health problems, such as increased risk for depression, type 2 diabetes, and stress. Here's one other benefit to spending enough time in bed: You're more likely to be a healthy weight. University of Chicago research revealed that dieters who were well-rested lost more fat than those who were sleep deprived.
This could be because the body increases insulin secretion in anticipation that sugar will appear in the blood. When this doesn’t happen, blood sugar drops and hunger increases. Whether this chain of events regularly takes place is somewhat unclear. Something odd happened when I tested Pepsi Max though, and there are well-designed studies showing increased insulin when using artificial sweeteners.

After reading all that, you may still think you have some major dietary changes to make. Before you freak out, start by taking inventory of exactly what you’re eating, including portion size. An app like MyFitnessPal can make logging easier, with its extensive database, barcode scanner, and “memory” of most-used foods (we’re creatures of habit, after all). If you’re not good at estimating how much you ate (and studies show that most people aren’t), measure your food until you’re better at eyeballing it. And don’t ignore the calories you drink (soda, juice, beer), which Jackson says are easy ones to cut down on right off the bat. Once you know where you’re starting, you can make changes—slowly. “Try adding one more serving of fruit and one more of veggies, and one less of meat each day,” suggest Hensrud. Gradually, the goal is to have the nutrient-dense foods you add crowd out the calorie-dense ones you should limit, so you can eat plenty of food and feel full but consume fewer overall calories.
There are different types of HIIT but an easy one to begin with is to simply warm up for 3 minutes on an elliptical machine or by walking.  Then work out for 30 seconds so that at the end of the exercise you feel satisfied.  Reduce the speed to slow down to a moderate pace.  Do this 7 more times or for total 8 intervals. Start with one interval and as your body is ready to take more increase the intervals.  Studies show that HIIT to be the absolute premier cardio for weight loss and optimal health as compared to longer, traditional cardio.
To achieve rapid weight loss, you’ll have to alter your diet. Fat loss has always been about calories in vs. calories out. For ultimate fat loss in five days, planning ahead is best. Slowly start dropping carbs from your diet a few weeks prior to your five-day “cut” until you’re eating fewer than 50g a day. Then, the real weight loss will happen during those days where you’re at less than 50g of carbs.

People who eat a greater variety of food eat more junk, according to a review of scientific literature published between 2000 and 2017 and released by the American Heart Association this month. The researchers found no evidence that a diverse diet promotes a healthy weight. Instead, people indulge in good and bad food, said Marcia de Oliveira Otto, lead author of the paper.

If you are sleeping so much that you forego exercise and normal daily activity in favor of staying in bed, then yes, you can gain fat. However, getting between 7-9 hours of sleep per night (or however much you need to not feel tired -- everyone's needs are different) is part of being healthy overall. There is actually evidence that getting too little sleep can contribute to unwanted fat gain, because it increases levels of cortisol (your body's stress hormone) which can disrupt your metabolism. So, you should aim to get a good night's sleep always, and especially if you are trying to reduce fat.
“It can take 12 minutes or longer for the signal that you’ve started to eat to make its way to your brain,” says Mark S. Gold, M.D., of the McKnight Brain Institute at the University of Florida. Quick tips: Sip some water between every bite of food you eat, or at least eat more meals with friends or family members. You’ll be more likely to talk and therefore to eat more slowly.
Water helps you feel full, so you eat less. “Consuming eight to 10 cups of plain water daily can boost weight loss because research shows that thirst can be confused with hunger,” says Misti Gueron, MS, RDN, nutritionist at the Khalili Center. “Many people reach for food because of cravings, low energy or boredom, and these habits can lead to unnecessary weight gain,” she added. In fact, it’s so powerful that one study found that people who drank two cups of water 30 minutes before meals for three months dropped nearly three more pounds than people who didn’t pre-hydrate before mealtime. To help achieve your weight loss goal, try drinking eight ounces of water when you first wake up, carrying a BPA-free water bottle or tracking your water intake on your phone.
"Protein is great for fat loss. It helps build and preserve lean muscle tissue and can increase the amount of calories you burn. It’s also a great source of energy that helps you feel fuller for longer, so you’re less tempted to snack. Good sources include chicken breast, tuna, eggs, milk and chickpeas. And if you’re finding it difficult to avoid snacks that are high in carbohydrates, try substituting them for protein shakes or bars. Remember also to opt for the lean sources of protein because some sources can be high in saturated fat."
Adding some morning exercise on an empty stomach also improves fat mobilization and is a good way to burn some extra calories and not negatively affect your hard training session of the day. When you’re looking to cut the last few pounds, this “trick” is effective, but be careful.
